How to Calculate Your Running Pace

Pace is the foundational metric of running performance. To calculate your pace manually:

  1. Convert your total time into minutes: Multiply hours by 60 and divide seconds by 60. For example, 50 minutes and 0 seconds equals 50.0 minutes.
  2. Divide total minutes by distance: 50 minutes ÷ 10 km = 5.0 minutes per kilometer.
  3. Convert fractional minutes into seconds: Multiply the decimal part by 60 (0.0 × 60 = 0 seconds), resulting in 5:00 min/km.
  4. Convert to pace per mile: Multiply the pace in seconds per kilometer by 1.609344 (300 seconds × 1.609344 = 482.8 seconds ≈ 8:03 min/mile).

Running Pace by Training Category

Effective endurance coaching relies on structured training zones rather than running at maximum effort on every session:

Easy / Recovery (Zone 2)

Conversational pace, 60–70% max HR. Builds aerobic mitochondria and vascular density without excessive fatigue.

Tempo / Threshold

Comfortably hard effort (typically 15K to half marathon pace). Raises your lactate clearance capacity.

VO2 Max / Intervals

High-intensity track intervals (3K–5K race pace). Maximizes peak oxygen uptake and neuromuscular efficiency.

Running Pace FAQs

Practical answers to common pacing, split calculation, and training questions.

What is a good running pace?
A 'good' running pace depends on training experience, age, terrain, and distance. For recreationally active adults, an easy conversational pace often ranges between 5:30 to 7:00 min/km (8:50 to 11:15 min/mile). For a 5K race, competitive age-groupers often aim for under 5:00 min/km (under 8:00 min/mile), while first-time runners typically complete 5K between 6:00 and 7:30 min/km (9:40 to 12:00 min/mile).
What should my easy run pace be?
Your easy run pace should generally be 1:00 to 1:45 minutes per kilometer (1:30 to 2:30 minutes per mile) slower than your current 5K race pace. At this pace, you should be able to speak in complete sentences without gasping for breath (conversational effort).
What should my long run pace be?
Long runs are designed to build aerobic endurance and mitochondrial density. They should typically be run 45 to 90 seconds per mile (30 to 60 seconds per kilometer) slower than your target marathon pace, or roughly at your Zone 2 easy aerobic conversational pace.
Is running 4 km in 30 minutes good?
Running 4 km in 30 minutes represents a pace of 7:30 min/km (12:04 min/mile) at a speed of 8.0 km/h (4.97 mph). This is an excellent, sustainable endurance effort, especially for beginner runners, active recovery sessions, or runners building weekly aerobic volume.
Is running 12 km in 1 hour good?
Running 12 km in 1 hour requires an average speed of 12.0 km/h (7.46 mph) and an exact pace of 5:00 min/km (8:03 min/mile). This is an advanced, high-level recreational running performance that indicates strong cardiovascular conditioning.
How do I calculate running pace by percentage?
To run at a percentage of your race pace, differentiate between percentage of speed and percentage of pace time. For instance, running at 80% speed means your speed decreases by 20%, which mathematically increases your pace per kilometer. Use our dedicated Running Pace Percentage Calculator for exact formulas.
